A simple guide to run/walk intervals
Beginner running intervals are short bursts of running separated by planned walking breaks. Walking breaks are not cheating. Run/walk is the standard way back into running, because the walk breaks are what keep you going and keep you uninjured.
The hard part is not the running. It is doing sums in your head while you are out of breath. Lapwing tells you when to run and when to walk, so you can stop counting and just go.
What is a good first run/walk session for beginners?
If you are starting from nothing, a common first session is 1:00 run and 2:00 walk, repeated for twenty minutes.
That works out to roughly a third of your time running and two thirds walking. It should feel doable. If it feels easy, good: that is the point of a first session. As it gets easier over the following runs, add to the run and take from the walk.
There is no training plan built into Lapwing, and no one is grading you. You set the run time and the walk time, press start, and the app does the counting. Your pace is your business.
How do you build from run/walk intervals toward a 5K?
The idea behind Couch-to-5K style progress is simple: lengthen the run interval and shorten the walk as your sessions get easier.
There is no official schedule here and no deadline. Move on when the current split feels comfortable, and stay put (or step back) when it does not. Here is one way the balance might shift over time:
- 1:00 / 2:00
- 1:30 / 1:30
- 2:00 / 1:00
- More run
To see whether you are actually getting out the door, the week dashboard in Lapwing shows a consistency figure alongside your distance. Showing up regularly is most of the work.
Lapwing is a timer, not a coach. It does not give medical or coaching advice. Talk to a doctor before you start a new exercise routine, especially if you have been inactive for a while. See our Terms for details.
Can you use a run/walk timer on a treadmill or with your phone in a pocket?
Yes. Lapwing works on a treadmill with location turned off, and it chimes and buzzes on every switch so your phone can stay in your pocket.
Treadmill runs
With location off, the timer and chimes still work as normal. You just will not get a map or distance for that run.
Pocket runs
A chime and a haptic tap on every switch between run and walk, so you never need to look at the screen.
Frequently asked questions about beginner running intervals
Is walking during a run cheating?
No. Run/walk is the standard way back into running, and the walk breaks are what help keep beginners uninjured and consistent.
What interval should a complete beginner start with?
A common first session is 1:00 run and 2:00 walk for twenty minutes. As it gets easier, add to the run interval and take from the walk.
Does Lapwing include a Couch-to-5K plan?
No. Lapwing has no built-in training plan. You choose your own run and walk times, and the app tells you when to switch.
Does Lapwing work on a treadmill?
Yes. With location turned off, the timer and chimes still work. You will not get a map or distance for that run.
Do I need to watch my phone during intervals?
No. Lapwing plays a chime and a haptic tap on every switch between running and walking, so the phone can stay in your pocket.
Is the Lapwing interval timer free?
Yes. The free tier needs no account and has no trial and no ads, and includes both intervals and free mode. An optional lifetime unlock costs $4.99 once, not a subscription.
Which devices does Lapwing run on?
